ALTERNATE NOSTRIL BREATHING FOR ANXIETY & STRESS

Hello Friends and welcome to “Yoga with Penny!”

To begin the New Year, I’m going to teach you a yogic breathing technique called “Alternate Nostril Breathing.” It’s a meditative practice that switches our breath between our two nostrils helping us to manage the stresses of daily life and to become mindful of the present moment. In the book, “What Happened,” Hillary Clinton wrote that she used Alternate Nostril Breathing after her loss in the 2016 Presidential Election to help manage her stress and anxiety.

In studies, this breathing technique has shown to lower participants perceived levels of stress and was significant in lowering blood pressure, heart rate and the respiratory rate. It also improved the functioning of the lungs and the functioning of both sides of our brain. It had a positive effect on mental health by reducing anxiety which naturally promotes a state of well being.

Let’s begin by sitting comfortably anywhere you like. Please take a few moments to close your eyes. Try focusing on your inhales and exhales. For greater results practice this technique daily and for extended moments of time.

To begin:

Take your right hand and bend your forefinger and middle finger into your palm.

Take your right thumb and seal your right nostril.

Inhale deeply through your left nostril for 4 counts.

Seal your left nostril with your ring finger and hold your breath with both nostrils sealed for 4 counts.

Release your right thumb with an exhale of 4 counts.

Inhale deeply through your right nostril for 4 counts.

Seal your right nostril with your thumb and hold your breath with both nostrils sealed for 4 counts.

Release your ring finger and exhale for 4 counts.

Repeat the entire process by inhaling deeply through your left nostril for 4 counts to begin.

If you find holding your nostril with your ring finger is a little tough, simply use your pinkie finger.

If you find holding your breath for 4 counts is a little tough start with 2 or 3 counts and build from there.

Slowing your breath beyond the 4 seconds will slow your body down which will register a message to your brain to move from a stressed state to the calming tranquil relaxation response state.

Sealing the right nostril and breathing with just your left directs oxygen flow to the right brain hemisphere which  also turns on your paras

SEATED WIDE ANGLE MINI CHALLENGE( stretch your comfort zone! )

The Seated Wide Angel Posture can be pretty intimidating. I’m positive most people look and think no, not for me.  Yet, it’s considered a beginner’s posture in the world of yoga and pretty easy to do with some terrific health benefits. After a long day of sitting at our desk, car or plane it provides a gentle way to stretch and strengthen our hips, spine and our lower back. Relieving tired over worked legs, it also does a good job easing arthritis pain in our lower body and helps with pain for those who suffer from sciatica.

This posture can also be a mind game. It invites us to stretch ourselves beyond our known potential. It helps us  develop persistence as we commit to stretch each day and patience because it takes time to see results. We may feel vulnerable and exposed at first but as we trust the process we gain confidence in our stretching capabilities. Perhaps it will help us to see that we are capable of more when we step out of our comfort zone. Who knows, maybe we will discover along the way that greater potential was always there contained within us.

While stretching our body, maybe we can stretch our brains around this…

Directions:

Where ever your stretch takes you, is your perfect starting place. If your body is willing, stretch your legs out to 90 degrees and hang out somewhere around there. Try to keep your knee caps looking upwards rather than letting them roll forward. Check to ensure your sitting bones are firmly on the ground and sit up tall, pulling your belly in. Lift your chin slightly while trying to hold your shoulders down and try to relax your face. Point your toes upward or out to the sides. You can lean forward and rest your elbows on your mat for a deeper stretch.

Try and remain in this pose for 30 seconds to 1-3 minutes for a good strengthening stretch, remembering to breathe deeply. If you would like to stretch a little bit more, below are a few exercises you can practice for deeper stretching. Completed on a regular basis you will gain flexibility!

Now that you are in position inhale deeply while stretching your right arm upward. Exhale slowly, folding your torso over your left leg. Try to get your left ear to your left knee.  Repeat on the other side. Shoot for 10 repetitions on each side with deep inhales in the middle and deep exhales to the sides.

While positioned in your Seated Wide Angle Pose walk your hands forward or stretch them out until you feel a good stretch. Try to lift your torso out of your hips and keep your legs grounded on the floor. Inhale and exhale long and deeply for 30 seconds to 1 minute. As you stay in the pose you may feel your muscles releasing from the pull of the stretch.

Now it’s time to lay down and relax your body. Inhale and imagine your potential is as limitless as the God that created the world. Exhale your restrictions, limitations, boundaries, fears, doubts, and disbelief. Breathe. Trust. Know that You are capable of amazing things yet to be discovered!

BRIDGE POSE-FOR BENEFITS TO FALL IN LOVE WITH

Hello Friends!

It’s February, the month of love! Love is in the air, and certain yoga poses can help us open, stretch and strengthen our heart and chest area for health benefits you will fall in love with!

Modern day living unintentionally creates an array of health problems. Sitting hunched over at our desks for long periods of time caves our chest inward, leading to digestion problems along with neck, shoulder and back pain. This also affects our breathing, which means our circulation decreases, and our hearts and lungs don’t have a chance to work properly. We may find we have no energy and tire more often; we may even get foggy-headed due to lack of oxygen in our bodies and to our brains.

Can one little yoga pose fix all these things? It can certainly help! The best part? Yoga can be practiced by everyBODY. Each yoga pose can basically be modified to fit each person’s needs, so that every person that practices yoga can reap all of yoga’s healthy goodness.

This is Bridge Pose. Lay on your mat, or the floor, and lets get started!

1.) Place your feet at hip distance apart.

2.) Bring your heels toward your buttocks.

3.) Place your arms by your sides, with palms down.

4.) Inhale deeply; as you exhale, slowly press your feet and arms into the floor. Gradually lift your hips from the floor.

5.) Lift your hips as high as is comfortable for your lower back.

6.) Try to pull your navel to your spine to protect your lower back. Push from your heels and use your entire foot to maintain holding Bridge Pose. Keep your face and neck relaxed.

9.) After a few deep breaths, bring the backs of your arms closer together and interlace your fingers. Press the upper arms to the floor, which encourages your sternum to lift a little higher.

10.) Hold Bridge Pose for 1-3 minutes, or inhale as you lift your Bridge and exhale as you lower your Bridge for 10-20 deep inhales and exhales. Do whatever suits your needs.

10.) If you feel Bridge Pose is too strenuous, lower for a few moments and then lift again. If you lift your back off the floor even an inch or two, you are beginning at the place that is right for your body and reaping the benefits of Bridge Pose. With practice, you will be able to lift your bridge higher as you build strength.

Bridge Pose is a mild inversion which puts your heart above your head for improved circulation, building strength, and stretches ab organs, spine, chest, rib cage, back, shoulders, buttocks, and the entire leg. Practiced regularly, this pose will increase your lung capacity, improve digestion, and increase metabolism by stimulating the thyroid gland in your neck. Now that’s a yoga pose to fall in love with, don’t you think?

YOGA CHALLENGE FOR STRETCHING AND DE-STRESSING DURING THE HOLIDAYS

Hi Friends!

Yoga on and let’s get into the Christmas vibe! This class should stretch, strengthen, energize and de-stress your mind and your body. However, if your stretched for time simply do a position or two. Every  position below includes detailed instruction with less challenging modifications and the benefits each pose.

May you be blessed with abundant peace and joy as you celebrate the true meaning of Christmas!

…and angel said, ” behold, I bring you good tidings of great joy, which shall be to all people. For unto you is born this day in the city of David a Savior, which is Christ the Lord!” (Luke 2:10-11)

This is your time to release the cares of your world and just breathe. Go ahead indulge. Being aware of this present moment will help. Sit comfortably, close your eyes and inhale peace and joy and exhale all your daily thoughts. Stretching with this mindset while breathing deeply will help to de-stress and bless you!

1.) Standing Forward Bend Stretch Variation

For a brain boost and energy buzz, perhaps this will do!

Forward bends stretch our entire back sides, relieving tension in our spine, neck and backs. While stimulating digestion they boost brain power, circulation, calms our minds and soothes our nerves. They may also act as a mild depressant. Getting merry never felt so good!

  • Stand with your feet hip width apart.
  • Place your hands on your hips or clasp them behind your back.
  • Point your left foot forward.
  • Slightly bend your right knee.
  • Fold forward over your left leg.
  • Breathe deeply for 10 counts.
  • Repeat with your right leg forward.

2.) Triangle Pose

Open relaxed hips help to relieve stress and aid digestion which Triangle Pose is known for.

Triangle Pose is a terrific hip stretching and strengthening position. It also stretches and strengthens our entire leg including our ankle joints, hamstrings and calves. It may also improve digestion, relieve stress and help with menopause symptoms.

  • Spread your feet apart approximately 2-3 feet.
  • The farther apart your feet- the more challenging the position is.
  • Let your heels stay on the same line but slightly turn your left toes toward your right ankle.
  • Turn your right leg toes directly to your right side.
  • Pull your belly in while standing up tall.
  • Extend your torso up and then over your forward right leg.
  • Gently slide your right hand down your leg, touching the floor if you can.
  • If you find it too challenging to touch the floor rest your hand on any part of your leg when you feel stretched but not uncomfortable.
  • Lift your left arm up.
  • Breathe deeply for 5-10 soothing deep breaths.

3.) Extended Side Angle

A great total body stretch that strengthens too!

Extended Side Angle Pose may relieve stiffness in our shoulders and back while strengthening and stretching our entire legs and ab muscles. While building stamina it expands our lung and chest area as well.

  • From your Triangle position, simply bend your forward right leg.
  • Extend your right arm up and over while leaning into the stretch.
  • Aim for keeping your entire torso facing forward as you stretch to the side.
  • Breathe deeply up to 10 counts.

4.) Side Angle Twist

Besides blessing us with all the Extended Side Angle Pose position benefits, adding a twist will tone our core and ab area while compressing internal stomach organs. As you release the twist, you send fresh blood to that area aiding in the release of toxins from your body.

  • Press your palms together while lifting your back heel to keep your body mobile to twist.
  • Take a deep inhale as you exhale gently twist over your forward knee.
  • You may rest your back knee on your mat for support while you twist.
  • Hold this position while breathing deeply up to 10 counts.
  • Switch legs and start Extended Side Angle with your left leg forward then do the twist!

5.) Star Pose Forward Bending Stretch

Like it’s sister Forward Bend, the Star Pose with a bend forward stimulates circulation to our brains increasing our energy, calming our minds and soothing our nervous systems. It aids in digestion and stretches and strengthens our entire legs and core. Stretching our arms out first, then down, engages our abs and strengthens our backs, shoulders, neck and spine!

You can also put a chair in front of you to rest your hands on if you can’t quite make it to the floor yet!

  • With both toes facing forward extend your legs to the sides.
  • The wider the position the more challenging it will become.
  • Keep both legs straight and clasp your fingers with pointed index fingers pressed together.
  • Inhale and stretch up with both arms and exhale slowly folding forward.
  • Rest your hands on the back of a chair or a wall.
  • OR continue to fold downward, resting your hands on your mat.
  • Repeat the stretch up with a deep inhale and the fold forward with a deep exhale.
  • Aim for 10 stretches up and 10 stretches folding forward.

6.) Star Pose Twist

The twisting action stimulates digestion while providing a great total body stretch!

  • Your hands may rest on a chair for support here or a yoga block.
  • Lower each hand while stretching the other hand up.
  • Aim for 10 stretches with each arm for a total of 20.

7.) Star Pose Leg Stretch

This extra stretch to the side will increase flexibility to your legs and improve the range of motion in your hip area.

  • Your hands may rest on a chair or yoga block here also.
  • Walk your hands over to your right leg.
  • Aim to touch your head to your knee.
  • Breathe deeply for 5-10 counts.
  • Switch legs.
  • Repeat a few more times with each leg.

8.) Star Pose Stretch

Adding a little weight to your upper arms, neck and shoulder area helps with fighting arthritis and osteoporosis while deepening your leg and hip stretch!

  • Your hands may rest on a chair or yoga block here as well.
  • Lower to your elbows and press your palms together.
  • Continue stretching those legs by sliding them out just a bit.
  • Continue stretching while breathing deeply for 10 counts.
  • Repeat a few more times.

9.) Tip Toe Squat With Eagle Arms

Can you hear them? Your ankles, feet, and toes are yelling hooray- we are being used! The Eagle position of your arms stretches your upper back and shoulder area.

  • Bring your heels together on tip toes if possible.
  • Extend your knees out to your sides.
  • Bend both elbows out in front of you.
  • Take your right hand and place it below your left elbow.
  • Now, swirl your right arm around your left arm.
  • When your palms meet clasp your fingers. If they do not meet keep them where they are and breathe deeply up to 10 counts.
  • Keeping both arms directly in the middle center of your torso helps in swirling them up.
  • You do not have to raise your heels the whole time. Lower and lift them if your just starting out!

10.) Tip Toe Extended Leg Squat Stretch

  • Extend your right leg out to the side.
  • Stay on your tip toes if possible.
  • If possible stretch over your extended right leg.
  • Place your hand on your mat for support.
  • Breathe deeply up to 10 counts.
  • Now stretch the other way, over your left bent leg and breathe deeply up to 10 counts.
  • Now repeat the process extending your left leg to the side.

AGAIN! Tip Toe Squat With Eagle Arms

I had really bad feet nine years ago as I was just getting into yoga. Today my feet feel fine!

  • Back to a Tip Toe Squat again.
  • Breathe deeply for 5-10 deep breaths.

11.) Butterfly Stretch

  • Sit down on your mat and place the soles of your feet together.
  • Pulling your feet in closer to your torso will give you a more challenging stretch.
  • Extending your feet forward will ease the difficulty.
  • Lift up with a big inhale while gently pressing your chest forward.
  • Exhale slowly folding forward.
  • Repeat 10 more times-then remain folded forward for another 10 counts.

 12.) Seated Spinal Twisting Prayer Pose

  • Place your right foot over your bent left knee.
  • Try to pull both feet towards your torso for a deeper stretch.
  • Now wrap your arms around your knee.
  • Press your palms together and breathe deeply up to ten counts.
  • Next, say a prayer if you like!
  • Switch legs and repeat!

Inhale Thanksgiving and Exhale Thanksliving!

Join me as we bend over backward in these energizing yoga positions. We’ll not only flex our spine, but also stretch our hips, expand our shoulders and chest, and open up our hearts. The positions below progress in difficulty so start with the first few positions progressing only as you feel comfortable.

There are many health benefits of being grateful. A 2009 National Institute of Health (NIH) study showed that our hypothalamus, the part of our brain regulating a number of our bodily functions becomes activated when we feel gratitude or display acts of kindness. These gestures flood our brain with the chemicals called dopamine and serotonin-our happy feel good hormones. What’s fascinating is the neurological effects of gratitude open the door to many health benefits including better sleep, stress relief, reduced anxiety and depression, decreased pain levels and increased energy- boosting and enhancing overall health and wellness. Why not include a dollop of gratitude in this quick yoga workout and get a head start on Thanksgiving!

When you are ready grab a mat, water and let’s get started!

 

1.) Cat/Cow Position

  • Lower your body to all fours.
  • Spread your palms wide below your shoulders.
  • Position your knees directly below your hips.
  • Inhale deeply lowering your head, rounding your back.
  • Feel as though your inhaling your stomach up to the sky.
  • Exhale releasing your breath while letting your hips and back sink while arching comfortably up.
  • Look up and stretch and tone your neck too.
  • Repeat the process from Cat to Cow 10-20 times.

 

2.) Knee/Back/Shoulder Strengthener

  • Roll up a towel, place it under your knees for support if you like.
  • Place your hands on your hips or clasp them behind your back.
  • Inhale, lifting your arms up behind you and arching comfortably back.
  • Exhale lowering your hips and siting back on your heels.
  • Place your head on your mat or place a pillow or a rolled up towel for your head to rest upon.
  • Keep pressing your hands up behind you as you exhale.
  • Repeat the process 10-20 times.

3.) Bridge Pose

  • Lie down placing your feet below your knees.
  • For a deeper stretch bring your feet closer to your body.
  • Place your arms by your sides or clasp your hands under your body.
  • Inhale slowly, lifting your hips as high as is comfortable.
  • Exhale slowly, lowering your hips.
  • Repeat the process 10-20 times.

4.) Half Camel Position

  • Rise to your knees.
  • Position your legs hip distance apart.
  • Curl your toes under or stretch them out on your mat.
  • Inhale deeply, slowing stretching back.
  • Place your left hand on your left heel.
  • You may also place your hands on your hips if it feels too challenging.
  • Breathe deeply for 5-10 counts then switch arms.
  • Go slowly and be gentle as you arch back.
  • Repeat on both legs up to 10 times.

5.) Full Camel Position

  • Once you feel comfortable in both Half Camel positions arch back while pressing both hips forward placing a hand on each ankle or foot.
  • Continue to press both hips forward while breathing deeply for 3-5 counts.
  • Slowly come up and forward placing both your hands in front of you on your mat.
  • Repeat Full Camel position 2 more times.
  • Lay down on your back and breathe for 10 counts.

6.) Table Top Position

  • Sit with your knees bent in front of you.
  • Place your palms behind you and directly below each shoulder.
  • Lifting your hips press them up through your feet and palms.
  • Let your head gently fall back.
  • Breathe deeply for 3-5 counts.
  • Next, press up into a Table Top position with a big inhale, then exhale as you lower your torso.
  • Repeat the process 10-20 times.

7.) Back Bend

  • Lie down with your legs hip width and bend your knees.
  • Position your palms next to your ears with your fingers facing your heels.
  • Push up through your feet and palms, gently lifting your hips and torso.
  • You may only be able to lift your body a couple inches, which is a great starting point.
  • Come back down taking a moment to rest before trying again a few more times.

8.) Seated Forward Bend

  • Sit with your legs stretched out forward.
  • Trying to keep both sitting bones on your mat stretch your arms up and over your legs.
  • Breathe deeply for 10 counts.

BOOSTING METABOLISM AND CIRCULATION YOGA CHALLENGE (for everyBODY)

Yoga promotes health and happiness, helps us lose weight, burn calories, boost metabolism, and reduce stress. Twisting yoga positions stimulate our metabolism which helps our brain, heart, and kidneys to function smoothly. Back-bending yoga positions improve our breathing encouraging fat burning capabilities. Inverted positions stimulate our circulatory system while encouraging blood flow and oxygen intake throughout our vital organs and our entire bodies.

Chronically elevated levels of stress can cause weight gain – when we are stressed, our adrenal gland secretes the hormone cortisol. Cortisol is good for us, however too much cortisol flowing through our bodies can mess with our metabolism, causing us to be irritable, depressed, and unable to lose weight. Generally, yoga reduces stress. Studies also show that prayer and meditation help to reduce stress as well. As you practice this yoga challenge try to maintain a meditative state by refusing to let your mind focus on anything negative. Perhaps theses comforting words from our Heavenly Father may help!

Don’t worry about anything; instead pray about everything. Tell God what you need, and thank him for all he has done.

Philippians 4:6

Try to relax by breathing deeply in a seated position. When you feel you are ready, grab a mat, water and let’s get started!

1.) Forward Bend

  • Stand hip width.
  • Extend your arms out to the sides with a big inhale.
  • Press your palms together overhead.
  • Release your palms and slowly lower your arms with a big exhale.
  • Repeat 10 times.

2.) Forward Bending Twist

  • Lower your torso as far as you can, whether on your knee or on the mat.
  • Inhale deeply. Exhale deeply, extending your right hand up – if possible, bend your right knee.
  • Repeat, extending your left arm up while bending your left knee.
  • Alternate each arm and leg for a total of 5-10 repetitions.

3.) Lunge Pose Twist Variation

  • Lower your left knee directly below your hip.
  • Keep your right forward toes directly below your knee.
  • Take your left elbow and place it to the outside of your forward knee.
  • Let your palms meet and press them together.
  • It may be beneficial to inhale before you twist, and exhale as you twist. This creates more room for the twist!
  • If you can, tuck your back toes and lift your right knee off your mat.
  • Breathe deeply up to 10 times then switch legs.

4.) Warrior I with Eagle Arms

  • With your right foot, step to the top of your mat with your toes pointed forward and directly below your knee.
  • The longer you step, the more challenging this pose will be.
  • Both your heels should be on the same line, if possible.
  • Sink your hips and pull your torso up and out of your waist.
  • With both elbows extended and bent in front of you, slide your right arm under your left elbow. Continue to snake that hand around your arm until both palms meet.
  • Lift your Eagle Arms and look up to the heavens.
  • Breathe deeply up to 10 counts and switch legs and arms.

5.) Star Pose Twist

  • Come to the middle of your mat and extend both your legs to the sides.
  • If you find you cannot lower your torso to the mat, stay where you are. Place your hands on your legs and breathe deeply for 3 counts.
  • Lower both hands to your mat. Make sure your hands are directly below your shoulders. Inhale deeply. Extend your left arm up with a deep exhale.
  • Repeat inhaling deeply with both hands on your mat and exhaling deeply as you extend each arm up for a total of 10 times with each arm.

6.) Seated Spinal Twist

  • Sit with both legs extended in front of you.
  • Lift your left leg, taking a moment to stretch it.
  • When ready, inhale deeply and exhale deeply while extending your left foot over your right thigh.
  • Your exhales give you more space to twist, so try to remember to exhale as you practice each twist.
  • Sit up tall and hug your knee to your chest and breathe deeply for 10 counts.
  • Repeat on the other side by extending your right leg over your left thigh.

7.) Bridge Lifts

  • With your feet hip width below your knees, inhale deeply while lifting your hips up.
  • Exhale deeply as you slowly release your hips to your mat.
  • Repeat this 10-20 times.

8.) Camel Pose

  • You may want to roll up a towel and place it under your knees for comfort and protection.
  • You may keep your toes tucked for an easier version, or let your toes lie on your mat.
  • With your legs hip width and hands on your hips, inhale deeply and gently stretch back.
  • If you feel comfortable, release a hand to your foot. Then alternate reaching each hand back.
  • If you continue to feel comfortable, reach both hands back at the same time with a normal breath.
  • Stay in the pose for 5 to 10 counts.

9.) Seated Forward Bend

  • With legs stretched out in front of you, inhale deeply with arms extended out to the sides, then overhead.
  • Exhale deeply, releasing your arms while gently folding forward over your legs.
  • Repeat 10 times. Then stay folded over your legs with deep breathing for 10 counts.

10.) Low Lunge Twist and Stretch

  • Come up to your knees.
  • Extend your left foot forward, with your knee directly over your foot.
  • Let your hips sink forward.
  • Inhale deeply, then exhale deeply, gently twisting over your forward left thigh.
  • Hold the twist with 5-10 deep breaths, then release.
  • Clasp your hands behind your back. Gently lift them up and hold them there with 5-10 deep breaths.
  • Looking up will help your back arch. You may  place your hands on the back of your hips as well.
  • Repeat both positions with your right leg forward.

Lay down for a few minutes and let all that work you did for your body work for you now!

Try to complete this yoga sequence a few times a week for best results and thanks for joining me!

WARRIOR II POSE MINI CHALLENGE (unleash your inner warrior while building outer strength)

Hold your head high and confidently, unleashing your inner warrior as you stand in Warrior II Pose!

1.) Spread your feet approximately three to four feet apart, keeping them on the same line.

2.) Press down in all four corners of your feet, pushing into the outer edge of your back foot for stability.

3.) Keep pressing your extended arms back for a deeper stretch while extending your arms out to the sides.

4.) Gaze over your your middle finger with both palms facing down.

5.) Stand strong and breathe deeply for 10 deep breaths as you celebrate the power of the warrior!

6.) Step your back leg in for more support.

Step into Warrior II Pose. Build inner and outer strength while developing balance and stability. Cultivate grace and ease while building stamina and concentration. Stretch and strengthen your hips, legs, arms, chest, back, and feet while energizing your tired limbs. Stimulate your abdominal organs too all while improving your circulation and respiration.

Remember that God says you are MORE than a conqueror. ( Romans 8:37) Go forth and be all that He created you to be…strong, mighty, and victorious! For the Lord is with you like a “Mighty Warrior.” (Jeremiah 20:11.)

YOGA CHALLENGE FOR BEING PRESENT (balance and stability postures for focus)

Join me and let’s take a stand to improve our balance, stability and strength. The price of balance is constant attention or in the language of yoga. “being present.” When we focus on the task at hand, our extraneous thoughts will dissolve. Such focus instills a deep sense of calm as we exist in the here and now. Meanwhile, our entire body will be working to hold us up from the bottom of our feet to deep inside our brains. Don’t worry if you wobble or fall over, everyone does. The key is total focus, continuous breathing, a positive outlook and a,” I can do this mindset! If you practice this sequence weekly and regularly, soon balancing on one foot, will be as steady as a flamingo!

Here are a few tips to help you get started:

  • You may find that keeping your eyes fixed upon an object in front of you will help you stay focused.
  • You can use a wall or a chair for support.
  • You can bend both knees before lifting one leg
  • Keeping your knee bent will also make it easier.
  • You can put extra weight on the outer edge of your standing foot.
  • You can spread your toes and the ball of your standing foot to enhance equilibrium.
  • You can use your arms to balance and help stabilize your body like a tight rope walker.
  • To increase your strength in each pose, try holding each pose for long periods of time and repeat a few times.
  • Taking what you learn in a yoga class off the mat and into your life is what yoga is all about. Add words of wisdom from our Creator and we have a recipe for lasting peace. For God says, don’t dwell on the past. (Isaiah, 43:18-19.) Don’t worry about the future.( Matthew 6:34.) To find soul strength and stability just believe, “The steadfast love of the Lord never ceases.” Lamentations 3:22.

1.) Star Stretch

  • Extend your legs to your sides to a place that is comfortable for you.
  • With a big inhale, extend your arms out to the sides, letting them meet overhead.
  • Go slow as you breathe deeply 3-5 more times, inhaling as you extend up and exhaling as you lower your arms.
  • On your last exhale, when your arms are extended but at your sides, gently twist and fold over your right leg. Breathe deeply for 3 counts, then come up.
  • Repeat the exercise, twisting over your left leg for 3 deep breaths.
  • Twist over each leg a total of 3-5 times each breath.

 

2.) Triangle Stretch

  • Pivot your right toes to face your right side.
  • Slightly turn your back toes in.
  • Keep your heels on the same line if possible.
  • Your legs should be straight, but you may bend them for more support.
  • The distance between your legs should about two and a half feet.
  • If you feel wobbly, find the position where you feel more balanced. The perfect place for you IS the perfect place to start the Triangle Stretch.
  • Stretch over your forward right leg with 5 deep breaths.
  • Use a table, chair, or wall for support if necessary.

3.) Warrior III

  • Stay in Triangle Stretch if you are just starting yoga.
  • If you can, lift your back leg off the floor. Even one inch is a great starting place!
  • Make sure that both your hips are squared forward.
  • Press your palms together. Hold and breathe 5 deep breaths.
  • Use a chair, table or a wall for support if necessary.

4.) Warrior II Variation

  • Lower your back leg while bending your forward knee.
  • Don’t allow your knee to extend beyond your toes.
  • The toes of your back leg should turn in slightly.
  • Try to get both your hip bones to look forward.
  • Extend your arms out to your sides.
  • Breathe deeply for 10 counts.
  • Lift your forward heel and give your foot a workout!
  • Step your back leg if you need more support.

5.) Strong Peaceful Warrior

  • Remain in Warrior II Pose.
  • Make tight fists.
  • Bring your left elbow back as far as you can.
  • Extend your right arm up and back. Follow it with your eyes.
  • Gazing upward, hold this position for 5-10 deep breaths.

6.) Warrior I Knee Dips

  • Put your right leg forward; put your back heel up off the ground.
  • Both sets of your toes should face to your right side.
  • Clasp your fingers together, with index fingers pointing upward.
  • Inhale deeply, then exhale slowly, lowering or dipping your back leg to your mat.
  • Inhale as you come up; exhale as you lower for a total of 10 dips.
  • Step in for more support and do a quick dip if you can’t do the full dip.
  • Step your back leg out, arch your back, and go real slow with many repetitions for more of a challenge.

7.) Up Dog/Down Dog

  • For Down Dog, start on all fours. Put your hands below your shoulders, with your knees directly below your hips.
  • Slowly press into your hands while lifting your sitting bones up.
  • Keep your gaze on your knees.
  • You may come down and breathe deeply on all fours if the above is too difficult.
  • Walk your legs back, allowing your heels to touch your mat. Bend each leg and breath here for a few counts.
  • For Upward Dog, slowly lower your sitting bones while lifting your chin up.
  • Try not to let your shoulders and neck sag into one another. Lift your chin and push your shoulders down. Press through the palms of your hands. Keep your arms directly below your hands.
  • Move into Up Dog again. Repeat both exercises 3-5 times.

8.) Down Dog Side to Side

  • From Down Dog, squeeze your sitting bones.
  • Twist from side to side, with legs clasped together, for 10 counts.

9.) Elbow Leg Lifts

  • Start on all fours. with your hands directly below your shoulders and your knees directly below your hips.
  • Lower to your elbows if you can!
  • Lift and lower your left leg 10-20 times.
  • Repeat with your right leg.
  • Even a lift of 1 inch is a fantastic place to start!

10.) Three Legged Dog Into Half Moon Pose

  • Straighten your right leg.
  • Extend your left leg up behind you.
  • Use a chair, table or wall for support.
  • Walk your right hand about one foot beyond your toes.
  • If you can, open your left hand and lift it up.
  • Your arms should extend directly out from your shoulders.
  • Breathe deeply for 10 counts.

11.) Half Moon Stretch

  • From your Half Moon Pose, grab your foot (if you can; this is difficult).
  • Stretch and breathe here for 10 counts.
  • You may always use support if needed.
  • Raise your leg just a bit each time when you first start doing this. Over time, you will notice yourself getting stronger and more flexible over time.

12.) Extended Side Angle

  • Lower your back leg while bending your forward leg.
  • Extend over your forward knee.
  • Breathe deeply for 10 deep breaths.
  • Step your back leg in for more support.

13.) Forward Bending Stretch

  • Shake out your legs
  • With feet hip distance apart stretch arms up over your head with a deep slow breath.
  • Lace your fingers together.
  • Exhale, slowly lowering your arms out in front of you.
  • Breathe in again and stretch up and lower again for 5-10 deep breaths.

14.) Tree Pose

  • Spread your toes wide while placing your right foot on your mat.
  • Place your left foot on your ankle.
  • Raise your arms and press your palms together. If this is too difficult, place your hands on your hips instead.
  • If you can, raise your left foot up your leg. Resting it on your inner thigh as high as you can.
  • Breathe deeply for 5-10 counts.

15.) Hand to Toe Forward Stretch

  • With your left hand, hold your left foot.
  • Stretch your leg out in front of you.
  • Place your right hand on your hip.
  • Breathe deeply for 5-10 counts.
  • Place your hands on your hips and lift your leg forward and breathe.
  • Keep your knees bent, or use a wall for support.

16.) Hand to Toe Side Stretch

  • Slowly move your leg from the previous position, and out to the side.
  • Place your right hand on your hip.
  • Breathe deeply for 5-10 counts.
  • Use a wall for support – this is supremely difficult, so don’t expect to get it on a first try. Practice!

17.) Repeat all 16 exercise on your other side.

  • Your left leg will be forward this time and you will balance on your left leg.
  • You may find each leg will be different, but that’s natural.

HOW YOGA AFFECTS YOUR BRAIN

The threat of Alzheimer’s Disease sometimes creeps around in my head. More and more people are being diagnosed with it and we hear more about it with each passing day. Multiply all that with the fact that my Dad and his two sisters suffered with the disease for many years, and one can’t help but shiver. That’s probably the reason why the brain is so fascinating to me. Though as small as a grapefruit, it stores all the information of what makes You, You! That’s why we gotta keep our brains in tip top shape. Eating, moving, thinking, and exercising all have a part in promoting a healthy brain. However, Scientists are discovering that yoga can help too.

It turns out that the happiness we feel after yoga class isn’t just in our head. Using brain scans, scientists can now prove that yoga actually changes our brain chemistry. Sat Bir Singh Khalsa, Ph.D., an assistant professor at Harvard Medical School, has spent more than a decade gathering research on yoga and its scientific effects on the mind. In his book, Your Brain on Yoga, he outlines what really happens in that head of yours after an hour of a Vinyasa flow.

1.) Your brain gets flooded with feel-good chemicals.

During yoga, your levels of gamma-amino butyric acid (GABA) spike up significantly. After three studies, they found the chemical GABA rose in the yogis by 27%. This chemical is associated with decreasing anxiety and improving moods.You also get dopamine and serotonin, chemicals that help you feel more relaxed and ready to handle stressful situations.

2.) Your cortisol levels drop.

Cortisol is the VIP  hormone that helps your body respond to stress. When you are stressed, it activates the brain amygdala, also known as the fear center, and shrinks the pre-frontal cortex, which manages self control and discipline. After a comprehensive test in Germany, scientists discovered that even the subject’s saliva contained less cortisol after just one yoga class. The hormone cortisol is also responsible for regulating a wide range of processes through your body, so it is imperative that it stays in check.

3.) Your brain even grows in size.

It’s safe to say that your brain has alot to gain from bending and stretching. Using MRI scans and control groups found that with yoga practiced during the week, certain areas of the brain were enlarged. The mental map of your body, the somatosensory cotex (stress) and the hippocampus (the anxiety and stress reliever) were both larger in the heads of yogis compared to those that did not hit the mat. Other areas, which help you concentrate and enhance a greater self image, grew in size as well.

4.) The gray matter density in your brain changes.

The gray matter in your brain is part of your nervous system. It’s main duties are taking care of muscle control and sensory perception like hearing, seeing, and remembering. After a 2 month long test, using a combination of yoga and meditation at Massachusetts General Hospital, Harvard researchers determined that the part of your brain that lowers stress had a much denser gray matter. These changes in gray matter they stated, encouraged people to relax more and be able to enjoy life in general.

5.) Improves your neural processing or sharpens your memory.

Cortical folding, known in the medical community as gyrification, occurs in the cerebral cortex when you meditate and do yoga on a regular basis. The more folds you have, the better your neural processing is. Researchers found that gyrification might even offset age-related cortical thinning. That means you could keep a youthful brain much longer. Sharper and a more youthful brain by just doing yoga? I’m in!

6.) Your parasympathetic nervous system is activated. This chills, calms and relaxes you!

The parasympathetic nervous system is the “rest and digest” part of your body. Activated, it relaxes your brain and sends you into a “chill out” mode. Blood is directed toward endocrine glands, digestive organs, and lymphatic circulation, while your heart rate and blood pressure are lowered. It is the opposite of the flight or fight (sympathetic) nervous system response.

Even more fascinating than our brains on yoga is the one who actually created our brains. Though doctors and scientists have been studying the brain for a long time, much of the brain still remains incomprehensible. However, our Heavenly Father knows everything about us because He created us. He didn’t just leave us to figure out how to maintain the best possible lifestyle either. He gave us verses of Scripture in maintaining our health from the inside out, with all of His Power and strength from Heaven above.

You made all the delicate, inner parts of my body and knit me together in my mother’s womb.

YOGA FOR A DEEPER SLEEP CHALLENGE BECAUSE YOU MATTER ( Yoga before bed to calm and restore your nervous system for a sweet sleep)

In need of a few Zzz?  Back aching? Feeling stressed? Perhaps you find yourself in an overwhelming situation. Don’t fret! Instead do something good for you. Because You matter, and you deserve to feel great! After all, you got status: you matter not only to your family and friends, but the King of the world! You believe that Jesus died for your sins, You are a “VIP ” according to Heaven! So today, let’s treat ourselves like the people that we really are! Let’s honor our King by celebrating His magnificent masterpiece: You!

In this Quick Fix Yoga Segment, we’ll do the soothing restorative yoga pose, “Legs Up a Wall!” It will calm your nervous system, ease muscle fatigue, drain tension, improve digestion, and move stuck or stagnant fluids. It also will trigger your relaxation response, thus slowing your heart, breath and brain waves, promoting a peaceful, blissful state. The soothing benefits of this yoga pose grow deeper the longer you can stay in it. Try for 5 minutes at first, but if you can go longer, by all means stay as long as you like!

To begin, shift your body near a wall and gently walk your legs up. Rest the backs of your thighs against the wall, which offers a gentle support that deepens the restorative benefits of the pose.

If your thighs cannot get there, then bend your legs and shimmy your hips a little closer to the wall. If you feel strained, come back down and lay before a chair with your legs resting comfortably upon it. If even that is too strenuous, simply lay down on your mat or lay on the floor with your knees bent.

Once you arrive at your perfect resting place position for Legs Up a Wall, you need only to close your eyes, exhale completely, and melt into the pose. Try to inhale and exhale through your nose. Let each inhale draw upon God’s peace. Let each exhale dissolve your cares, worries fears and doubts. Focus only on God’s peaceful and loving words in Isaiah 26:3:

You will keep in perfect peace whose mind is stayed on thee.

or Psalm 4:8 for a sweet night’s sleep,

When I go to bed, I sleep in peace because Lord, you keep me safe.

 

Now, scan your body limb by limb, inviting any knots and grips of tension to dissolve away completely. Let your brain drain, relinquishing its hold on obsessive worries and fears that may still linger.  Grow easy and tranquil, grasping after absolutely nothing. Let everything you know about yourself dissolve. Fall beneath the surface of life into God’s quiet stillness.

Invite your breath to deepen. With each quiet exhalation and with every ounce of letting go, fall deeper. Linger in the soothing silence. Dwell in the freedom of surrender and indulge in the tranquility and deep rest of letting go.

Because, You matter!!
